Beginner’s Body-Shaping Yoga Routine

15-Minute Routine

Warm-Up (3 Minutes)

  1. Cat-Cow Stretch – 1 minute
  • Begin on all fours with hands under shoulders and knees under hips. Inhale, arching your back and lifting your head (Cow Pose), then exhale as you round your spine (Cat Pose).
  • Tip: Move slowly, letting your breath guide you for a soothing spine warm-up.
  1. Seated Neck Rolls – 1 minute
  • Sit cross-legged with a tall spine. Gently roll your neck clockwise, then counterclockwise, for 30 seconds each way.
  • Tip: Keep movements smooth to relieve tension and prevent strain.
  1. Spinal Twist – 1 minute
  • Sit cross-legged, place your right hand on your left knee, and twist your torso to the left. Hold for 30 seconds, then switch sides.
  • Tip: Keep your spine straight and breathe deeply into the twist.

Main Routine

  1. Child’s Pose – 1 minute
  • Kneel with big toes touching and knees apart. Stretch your arms forward as you sit back on your heels, letting your forehead rest on the mat.
  • Tip: Feel a gentle stretch along your spine and relax your shoulders.
  1. Modified Plank – 1 minute
  • From all fours, extend your legs back to a plank position, keeping knees on the mat. Engage your core and hold.
  • Tip: Keep your back straight, avoiding any sagging or arching in your lower back.
  1. Cobra Pose – 1 minute
  • Lie on your belly, place your palms under your shoulders, and gently lift your chest as you press down into your hands. Keep your elbows slightly bent.
  • Tip: Engage your core and glutes for spine support, and avoid straining your neck by keeping your gaze slightly down.
  1. Side Plank Pose (Modified) – 1 minute per side
  • Lie on your right side, then prop yourself up on your forearm and bend your knees, stacking them. Lift your hips for a modified side plank, engaging your core.
  • Tip: Keep your shoulders stacked and maintain a straight line from your head to your knees.
  1. Bridge Pose – 2 minutes
  • Lie on your back, bend your knees, and keep feet hip-width apart. Lift your hips toward the ceiling, squeezing your glutes at the top.
  • Tip: Focus on lifting through your hips and pressing evenly through your feet to activate your legs and lower back.
  1. Downward Dog – 1 minute
  • From all fours, lift your hips to the ceiling, forming an inverted “V” shape with your body. Press your heels toward the ground.
  • Tip: Relax your head, and lengthen through your spine, letting gravity help stretch your back.
  1. Seated Forward Fold – 2 minutes
  • Sit with legs extended straight, and reach forward as far as comfortable, keeping your back as flat as possible.
  • Tip: Focus on lengthening your spine and breathe into the stretch for deeper relaxation.

Cool Down (2 Minutes)

  1. Reclining Spinal Twist – 1 minute per side
  • Lie on your back, bring your right knee to your chest, and let it fall to the left side. Extend your arms in a T shape and look to the opposite side. Switch sides.
  • Tip: Keep your shoulders relaxed and allow gravity to help you deepen the stretch.
  1. Savasana – 1 minute
  • Lie on your back with arms by your sides, palms up, and close your eyes. Focus on breathing deeply and relaxing every muscle in your body.
